5 Desk Stretches to Ease Lower Back Pain
Five movements you can do beside your desk, without changing clothes or drawing attention, to unload a back that has been sitting too long.

Lower back pain from desk work is rarely caused by one terrible posture. It is usually caused by holding any posture for too long. Tissue that stays in the same position stops getting the variation in load it needs, and the first thing you notice is a dull ache that builds through the afternoon.
The stretches below take about four minutes in total. They are not a treatment plan — they are a way of interrupting the stillness that is doing the damage.
The five movements
- Seated figure-four: ankle across the opposite knee, sit tall, hinge forward from the hips until you feel it in the outside of the glute. Hold 30 seconds each side.
- Standing hip flexor stretch: take a long step back, tuck your tailbone under and press the back hip forward. Hold 30 seconds each side — this is the one most desk workers need most.
- Seated thoracic rotation: sit tall, hands across your chest, turn your upper body one way and hold, keeping your hips facing forward. Five slow turns each way.
- Standing back extension: hands on your lower back, gently arch backwards and look up. Ten slow repetitions, stopping well short of pain.
- Hamstring reach: one heel on the floor with the leg straight, hinge forward from the hips with a flat back. Hold 30 seconds each side.
How to make them actually work
Doing all five once a day at 5pm will not undo eight hours of sitting. Doing two of them every hour will. Set an hourly reminder, stand up, pick whichever two feel most needed, and sit back down. Frequency beats duration here by a wide margin.
The best position is the next one. If you take nothing else from this, take the habit of changing posture every half hour rather than finding the perfect one and freezing in it.
When stretching is not the answer
Stretching gives short-term relief because it changes sensation, not because it permanently lengthens anything. If your back aches every afternoon and stretching only buys you twenty minutes, the underlying issue is usually a combination of workstation setup and a lack of strength through the hips and trunk.
Pain that wakes you at night, travels down the leg past the knee, or comes with numbness or weakness is a different category and deserves an assessment rather than a stretch.
